The Morning Sunlight Protocol
The first ten minutes after you wake set the next 24 hours. Most people spend them on a screen.
There’s a free, two-minute habit with a stack of science behind it that almost nobody does — because the first thing they reach for in the morning is their phone. It’s getting sunlight in your eyes early. And it may be the highest-return thing you do all day.
Why Morning Light Is a Master Switch
Your brain has a master clock that runs your hormones, energy, mood, and sleep — and it sets itself by light, specifically bright light early in the day. Neuroscientist Andrew Huberman lays out the protocol plainly: get outside and view natural light within the first hour of waking (Huberman Lab). That single signal does three things at once.
What It Actually Does
First, it triggers a healthy morning spike in cortisol — the good kind, the one that drives alertness, focus, and a primed immune system. Second, it raises dopamine, lifting mood and drive for the day. Third, and most underrated, it starts a roughly 16-hour countdown on melatonin, so you actually get sleepy at the right time that night (Huberman Lab). Morning light is how you fix tonight’s sleep — in the morning.
How to Do It
Simple. Within the first hour of waking, get outside for 5–10 minutes on a clear day (longer if it’s overcast). Don’t do it through a window or windshield — glass filters out the wavelengths that matter. No sunglasses needed. You don’t stare at the sun; you just let bright outdoor light reach your eyes. That’s the entire protocol.
The Habit It Replaces
Here’s the catch, and it’s the whole point. The reason almost no one does this is that the first thing they do every morning is grab the phone — flooding a barely-awake brain with artificial light, other people’s lives, and a dopamine hit before they’ve had a single thought of their own. You can have a screen in your face or sunlight in your eyes. The first ten minutes go to one or the other.
So flip it. Before the phone — get outside.
That’s a perfect Raw Dog session: step outside, set your phone to Do Not Disturb, hit record, and sit in the morning light — no scroll, no feed, no noise. You stack two of the most powerful free health levers on earth, sunlight and stillness, into the first ten minutes of your day — before the world gets its hands on your attention.
Start tomorrow morning. Ten minutes — you and the sun.
